Time to buckle down...for me too!

Hi everyone!

It's been quite some time since my last post!  I was actively preparing for my Ph.D. Comprehensive exam over the last year and a half or so & I had to fly to Montreal twice for my Oral presentation & my Oral exam in November & December of 2013.  I passed both, so now I'm officially a Ph.D. candidate!! Apparently, I was breaking the law calling myself that before!

My wife & I are expecting our second bundle of joy (in February 2014) & our beautiful girl Keira is growing like a weed (2 years old later this month) & developing so many skills it's tough to keep track.

Anyway, given my PhD prep schedule & the fact that up until about one month ago, I have been commuting 2 hours per day for work (for five years), and for the last 2 years (with PhD preparations & spending time with my expanding family) I haven't been formally active at all, my health & conditioning has definitely suffered a major blow! 

Last month right before I flew to Montreal for my Oral exam, we moved much closer to my work.  Now my commute is 20 min each way vs. 1 hour each way.  My goal is to spend some of this extra time with my family & some on bettering myself!!

However, I've been developing my plan for the last little while, since I knew that things would be different after the holidays. Today I set my plan in motion. I did my first (in quite sometime) Cross Fit class at a local box.  They seem quite good, they will push you, but also comprehend scaling, which is critical for injury prevention!


I will update you on how this going & post my before & after metrics & photos as things unfold.  In the meantime, I will leave you with this motivational poster I stumbled across.  ENJOY & Go out and get your goal!

SMART GOAL SETTING

In the spirit of the Holidays, please enjoy my segment on how to set SMART goals.  Adopting this effective strategy should help to optimize your chances of successfully setting and reaching a goal rather than the business as usual New Year’s Resolutions, as you will see.  ENJOY!

Every New Years we do it...  Take a look at our lives and decided to change… something! January has the highest number of people starting lifestyle change plans, etc… However, it also has the highest percentage of these individuals who drop out, or quit!  Therefore, we examine how to set goals in a way that maximizes our chances of following through! 

SMART Acronym:
1)     Specific – Must answer the six “W” questions:
a.    Who – is involved?
b.    What – do I want to accomplish?
c.    Where – Identify a location.
d.    When – Establish a time frame.
e.    Which – Identify requirements and constraints.
f.    Why – Specific reasons, purpose or benefits of accomplishing the goal.
Example: SMART Goal regarding health = Do cardio training for 45 minutes 3 days / wk and resistance training for 45 minutes 3 days/wk at XYZ fitness club VS. Get in shape.

2)     Measurable – Concrete criteria for measuring progress towards the attainment of each goal you set & regularly scheduled progress checks.

3)     Attainable – You begin to figure out ways to achieve your goals.  Develop attitudes, abilities and the skills to reach them.  This “development” occurs only when you see goal achievement as possible for you.  Stair steps/Stage wise – over time what was once inconceivable to you becomes well within your achievement.

4)     Realistic – A goal must represent an objective toward which you are both WILLING and ABLE to work.  TEST of Realistic = DO you BELIEVE that the goal is attainable?

5)     Timely – A goal should be grounded with a time frame.  This increases your sense of urgency and can help you tap more of your resources to achieve the goal.

Other tips for Lifestyle Change Goals: 

A) Include adhering to your lifestyle habits as an outcome (i.e. I will consume 8 servings of fruits and vegetables per day; or 5 vegetables and 3 fruits per day; or I will do 3 cardio and 3 resistance training workouts this week (for 30 – 45 min each)).  This is critical, because change in measured parameters may take some time, but this way you know & are recognizing if you are on track behaviorally or not.
B) Research your desired outcomes and be sure to discuss them with a health professional who can help you set a realistic target and timeframe, as well as help you overcome obstacles and use effective, proven strategies.
C) Share your goals with peers who can support you and hold you accountable to your standards.

Macronutrient Partitioning



Today, I want to chat briefly about the concept of Macronutrient Partitioning.  This refers to the breakdown (percentages of total calorie intakes) of carbohydrates, proteins and fats that we eat.  This is a general overview of the topic.  If you want more details, I would suggest that you check out this blog post on Robb Wolf's site and consider this ebook, which is very well researched and describes the topic in quite easy and practical terms, it's called carb backloading.

Why consider this? Simple. If how much we ate was the only driving force, then circulating hormone levels would not need to be considered.  This is NOT the case, and as you will see, macronutrient composition can alter hormonal circulatio, which then can determine how the macronutrients are utilized in the body.
All macronutrients are necessary for overall health, optimal performance and maximal longevity!  Here we look quickly at the role of each macronutrient in the body.


1)    Carbohydrate.  This category of nutrient is primarily used for energy.  Interestingly, the body has the ability to create carbohydrates given the right substrates and it can adapt to ketone bodies as fuel as well. This category includes mainly fibre, starch and sugar.  Fibre is primarily indigestible although some has been shown to be broken down by bacteria in the colon to release fatty acids for fuel.  Sugar is the simplest form of carbohydrate energy and is quickly absorbed and enters the blood as glucose.  Table sugar is actually sucrose which is a 50/50 blend of glucose bound to fructose molecule.  Fructose is preferentially stored in the liver and has been shown to lead to central adiposity.  The structure of glucose is shown to the right and is a primary fuel source for anaerobic activity (think high intensity glycolytic activities) via glycolysis and Kreb’s cycle and the electron transport chain one molecule of glucose directly creates a net of 2 ATP (energy molecules).  Glucose is blood sugar and entry of this into the blood stream stimulates secretion of insulin by the pancreas to regulate the circulating levels of this in the blood (CITE).  Most food labeling requires sugar be listed because of its rapid effect on blood sugar (and insulin) levels, however, a large amount of starch, although not as rapid-acting can definitely raise blood sugar (and insulin) for longer periods of time, which can change structure of adipose tissue to become more efficient at storing fat (vs. burning it).



2)      Protein.  These are essential nutrients for the body, as they are building blocks of every tissue and are also used for energy sources.  Certain amino acids are essential as humans cannot synthesize them; all others can be made from the essential ones or by breaking down ingested proteins.  Conditional amino acids are not usually necessary except during times of stress, illness and specific inborn errors of metabolism.  By far the best biological availability and quality of proteins are found from animal sources.  Vegetarian options can suffice but are less than optimal.  Branched chain amino acids can be broken down into Acetyl-CoA and Succinyl CoA and enter Kreb’s cycle to produce energy as the body requires.


3)      Fat (Lipid).  This group includes fats, waxes, sterols, fat-soluble vitamins (A,D,E,K), mono-, di- and tri-glycerides, phospholipids and others.  Their main roles include energy storage, signaling and structural components of cell membranes.  Fats provide the richest source of energy for aerobic respiration, in which two carbon units of fatty acids are released and enter Kreb’s cycle and subsequently the electron transport chain to create energy (i.e. palmitate (C16:0) oxidation results in 106 ATP (13.25 ATP per 2-carbon chain)).




We need to understand the effects of each macronutrient profile on hormone secretion and subsequently on body composition.

A)     High carbohydrate, low fat: This is the USDA, HC norm and given today’s sources of carbohydrates (i.e. highly refined) has been associated with increases in insulin (to the point that the body can become resistant insulin resistant) and increased body fat particularly around the abdominal area (i.e. surrounding the visceral organs).  This is the most dangerous form of obesity and is directly associated with metabolic syndrome.

Elevated insulin:
-          Promotes fat storage and stops fat burning.
-          Promotes protein synthesis and decreases protein hydrolysis.
-          Therefore, it promotes growth of both fat & muscle tissue.
-          Can cross the blood brain barrier and when dysregulated it has been implicated in neurodegenerative diseases (i.e. Alzheimers) and psychiatric disorders (i.e. Schizophrenia).

B)      High fat, low carbohydrate: This is a ketogenic diet.  It can take up to 4 weeks for the body to adapt to ketone bodies as a primary fuel source.  This directly oxidizes and burns stored body fat.  Circulating insulin levels are low and therefore the body is shifted into fat burning mode away from fat storing mode.  Many different tweaks have been shown to improve fat burning ability and further hamper fat storing expression (i.e. exercise type & volume, timing and amount of carbohydrate intake, amount and type of protein intake, etc…). 

Therefore, it would seem that for optimal health, performance and longevity we would be best served by doing the following.

1)      Protein:
a.       Aim for around 1 g/ lbs of your ideal body weight daily
b.      Choose the best sources (animal vs. vegetable; grass fed vs. grain fed; consider fats included with protein) 

2)      Fats:
a.       Aim for 2 g/day of omega-3 (DHA + EPA combined).
b.      Not more than 8 g omega-6 per day.
c.       Get adequate monounsaturated fats (olive, avocado, hazelnut and macadamia nut and oils).
d.      Saturated fats (animal sources + coconut oil).  When carbohydrates are lower, these can be your primary fat sources.  These are the most stable for cooking and least oxidizable.

3)      Carbohydrates:
a.       Keep your total intake to around 100-150 g per day (depending on your body composition goal).
b.      Eliminate sugar and refined grains (i.e. all grains are refined).
c.       Consume your main carbohydrate loads post workout (especially strength training) up to 4 hours after and focus on starchy vegetable carbohydrates primarily.

The Real Deal about Nutrient Losses!

Now, right off the bat let me say that nutrient losses are real; however, I believe that perspective gets lost in the discussion of these concepts


The Taoist saying, "My barn having burned to the ground, I can now see the moon." is not only a testament to the human spirit of optimism, but it also illustrates a point about perspective, and how we can become fixated on an issue or concept (however minute in the overall scheme of things) and then be ignorant to the much bigger picture. I can't tell you how many times I've had "debates" with clients regarding nutrient loss phenomenon.
 
Although it's real, the overall significance of the effect of losing nutrients in many of the foods we consume is ridiculous to even contemplate, especially considering the abysmal state of food quality that most people who start to debate nutrient losses with me.  I would argue that the effect of food processing on carbohydrate availability is even more detrimental to human health and I will cover this in a future post; however for the purposes of our discussion today we will focus on the effects of food processing on nutrient content.  All of these concepts are reflected by food quality anyway.

The major processing techniques that can decrease nutrient content are:

1) Cooking (heating) foods - heating certain components of foods can destroy certain compounds that would otherwise have been nutritionally beneficial.

2) Freezing foods - reducing temperatures of some foods can destroy compounds that would otherwise have been nutritionally beneficial.

3) Drying foods - removing water can destroy and remove (especially water soluble) nutrient compounds.

4) GMO foods - forced genetic selection for specific character traits that either make for tastier crops or heartier crops pay no mind to nutritional content.  In fact a recent study revealed that GMO corn was "nutritionally dead" with 20 x less nutrition compared with non GMO corn.Additionally, GMO crops can contain components that irritate our guts or that can elicit an immune response, therefore driving up inflammation. 

The Big Picture

I hate the tendency that we have towards nutritionism.  This term, popularized by Michael Pollan, suggests that the only value that foods have is that endowed to them by the individual nutrients that science has identified. This is preposterous because it is shifts perspective to the one nutrient in question (on that given day) and completely ignores the whole food element that the nutrient was part of and how that might play a role in any perceived benefits. 

Food companies have certainly taken advantage of these concepts to tempt us with otherwise nutritionally void foods because they contain a few nutrients that are considered good for us.  Some examples include enriching flour with 13 essential vitamins and minerals (sound familiar), or fruit juice with calcium in it, etc... The challenge with all of this is that these foods are all extremely processed (in one way or another) and as a result are nutritionally empty foods.  They are yummy due to the concentrated sugars, etc... but have little in the way of nutritional content.  Furthermore, adding exciting individual nutrients that are good for us back into a nutritionally void food, does not make that food good for us in any way.  Seriously, let's take fruit or vegetable juices for example. If I take a fruit or vegetable that have health benefits, cook the hell out of them, therefore killing any potentially beneficial enzymes and then blend them into a drink, add some sugar or salt to improve the flavor and then add in some vitamins or minerals (usually from a cheap powder), what do I have as my end product.   A high calorie beverage that has little to no nutritional value, especially when compared to its original form (fresh, whole vegetables or fruits).

Here's a quick tool that I've created that can help you choose the best quality and least processed foods.  This tool only addresses the quality of foods related to processing level and does not consider your needs and the amounts that you are eating.  However, I've seen that people can derive benefits (i.e. fat loss, increased energy, etc...) from simply improving the quality or decreasing the processing of the foods they regularly eat!  Give it a shot for 60 days and see how you look, feel and perform and let me know how it goes for you.  I'd love to hear that it worked, or didn't or what tweaks you made that improved it for your n=1 experiment!


Try organizing the foods you regularly eat into a spectrum of processing (similar to the one I created below) and choose the least processed foods that you can.  I'm not a raw food purist or anything, just be sure to eat more foods that are less processed over those that are more processed.  In fact, for 60 days just omit all foods from the processed side of the spectrum and see how that works for you.

This is not a quick fix, it's truly a lifestyle change.  It will be challenging at first, but could eventually become second nature.

Perspective Shift

The reality is that we need to burn down the barns of the food industry (figuratively people, I'm not suggesting anything radical). Only then, will we be able to see the big picture, which in this case is that we need to improve the quality of the foods we eat and see how that affects our health!

Honestly, there is nothing better than cleaning up your diet and living better overall.  Better means more in line with our natural genetic adaptations, which I will cover in more detail in a future post, but in the case of today's topic this means as free from the processed forms of foods as possible.

Great Delicious Healthy Recipe 1

Oily Fish with Warm Salad

Makes 2 Servings 

2 fillets of Trout/Salmon or your oily fish of choice (for the omega-3 goodness)!
1 Onion sliced
2 -3 cups Spinach or other leafy greens (i.e. Collard greens)
4 Mushrooms
Optional 3-5 Grape Tomatoes

1/4 Cup Olive Oil
2 Tbsp Balsamic vinegar or Apple cider vinegar
1 tsp Garlic powder
Himalayan Sea Salt + Black Pepper to taste

Directions:

Preheat oven to 375 °F.  Meanwhile, heat skillet to med-high heat. Use some of the olive oil on the pan and place the thawed fish fillets in the pan. Brown both sides (about 1-2 mins per side).  Remove from heat.  Create a tinfoil pouch.  Put the fish fillet in with 1/2 each of the onion, mushrooms, garlic powder inside the foil pouch and place into oven at 375 °F for about 5-10 minutes.  Keep the tinfoil pouch slightly open at the top to make your kitchen smell awesome!  Meanwhile, use the warm skillet to heat the spinach/greens.  Use the remaining oil from searing the fish to increase the flavors and decrease nutrient losses. Remove everything from heat, open tinfoil, lay the greens on plate & empty the tinfoil pouch onto the bed of greens.  Season to taste with Salt & Pepper.

Quick tips to Optimize your Sleep.


I've had an inkling for years that sleep is important.  I even remember in my second year at University when I was on the Coed Cheerleading team and I loved it (obviously)!  But our practices would start at 10 pm and finish at midnight.  Needless to say, I missed a lot of 8:30 am classes that semester and it wasn't my best academic performance.  It's interesting, but I can have my nutrition running perfectly, my exercise booming & if my sleep is disrupted even for one or two nights, then my physical and mental performance suffers, also if something is going around, I will catch it if I'm sleep deprived, but I seem invincible if I'm well rested (in addition to good nutrition and exercise).  Most people I've counseled can relate!  Sleep is absolutely that important!

Sleep lack has been linked to metabolic derangement including obesity, metabolic syndrome and type 2 Diabetes.  Studies have also shown that inflammatory markers (i.e. cortisol and CRP) are elevated in people who don't get enough sleep.  Circadian rhythms regulate energy levels in your cells.  Additionally, the proteins involved in your circadian rhythm and metabolism are intrinsically linked and dependent on one another.  More recent evidence shows that people trying to burn fat/lose weight are stymied by poor sleep amount and quality.

Therefore, it's critical to get adequate sleep regularly.  Shift work has been associated with metabolic derangement, but obviously it's essential to some of our livelihoods and to society at this point, so if you are working shifts, which will eliminate a consistently timed routine, be sure to tweak the plan and find what tips help you achieve the deepest and most restful sleep possible within your lifestyle.  This can help to eliminate the risk that shift work places on our health.

Adequate sleep is defined for adults as 7-9 uninterrupted hours of restful sleep, however, each person's requirements will differ a bit (i.e. between 6 - 10 hours for most). Figure out what amount you function and are healthiest on and then make it a must to achieve that nightly!

Here are some quick tips to try to get the best quality sleep you can that I've learned over the years and from others who've written & researched the topic!  Try them tonight and see for yourself.

1) Sleep in complete darkness - blackout shades, drapes, cover clock radios avoid lights overnight.
2) Temperature in your bedroom at or below 70°F (21.1°C) - slightly cool is better.
3) Eliminate caffeine after 4 or 5 pm - this one is individual, but usually this is a good guideline for most.
4) Keep a journal beside your bed - if thoughts are keeping you up, try jotting them down with a quick plan of action or first step in the journal - this gives your mind permission to let go of the challenge and relax more readily.
5) Remove the TV - use your bedroom for sleeping primarily - eating or watching TV can confuse your brain that this area is not just for sleeping.  Yes, sex is fine as well.
6) Have a consistent ritual and start this at a fixed time every night - it will trigger your brain that sleep is imminent.
7) Try to avoid TV or video games or surfing the internet at least 1/2 hour - 1 hour before sleep - to totally relax your mind.
8) Keep electronic devices at least 6 feet away & ideally off overnight - Electromagnetic fields can disrupt circadian rhythms, this helps to mitigate this.
9) Try to avoid waking abruptly to loud alarms, etc... Ideally, a sunrise/sunset lamp or radio can help.  This will gradually increase the light in the room.  Interestingly, many of these also work to simulate sunset by gradually dimming their light over a preset time interval and I'll be honest, the I don't normally make it past 10 minutes of dimming and I'm ready to pass out!
10) Avoid exercising too close to bed time - other than meditation and relaxing, fluid Yoga movements which can enhance your calmness, intense exercise can actually stimulate your brain (like caffeine) and make it difficult for you to get to sleep.

If you're still having trouble a few other things you can try.

1) Discuss Melatonin with your doctor or Pharmacist.
2) Discuss Magnesium Citrate supplement before bed.
3) Meditation and light Yoga in the evening.

I hope these tips help you achieve the nocturnal bliss that we all deserve!

However, if a good night sleep is still eluding you, then be sure to discuss your situation and symptoms with your doctor or health professional as sometimes there could be underlying challenges that need to be addressed.

Remember that adequate sleep is critical to your goals of health and fat management!
